I have a job where I sit so here is what my ART says to do.

Sit where the knee is lower than hips.  Then move the leg so that the feet touch and drop the knee.  Let it relax for 5 min.  Put the leg in front of you for 5 min.  Put foot out to the side of chair and let the knee relax.  Then put leg underneath your chair and let it relax for 5 min.

Before and after work and prior to going to bed.  My shortened quad is on right leg.  So I lay with my left butt cheek 1/2 on the bed.  I drop my rt leg down straight which will lengthen from the hip.  Then I bend my knee and let it relax.  Keep working the bent knee under.

Another thing is I try to sit on my foot (which doesn't happen) but it helps.  Remember that you have to stretch all 4 muscles.

Good luck to you.
